Dumbbell training plan for beginners
A good beginner plan is short, repeats the same basic exercises and progresses slowly. You don’t need more in the first weeks.
The plan: 3 × a week, 20–30 minutes
- 3-minute warm-up (arm circles, bodyweight squats, jumping jacks or reach-ups)
- Goblet squat – 40 s
- Bent-over row – 40 s
- Shoulder press – 40 s
- Romanian deadlift – 40 s
- Lunges – 40 s
- Forearm plank – 30 s
20 seconds rest after each exercise, 2–3 rounds in total. Finish with 3 minutes of stretching.
Which weight?
So that the last reps are hard but clean. For many women starting out that’s 4–8 kg, for men 6–12 kg per hand – legs often handle more than shoulders.
Progressing
When it gets easy: first one more round, then 1–2 kg more. Not both at once.
